(You cannot fix a 3 AM waking at 3 AM. The lever sits fourteen hours earlier, and the order is the content.)

Why It Is Always The Same Hour

You Are Not Stressed Awake. You Are Woken On Schedule.

The Fix:Anchor the front of the day and the back of it follows. Not the other way round.
Morning · The Order Matters

First Ninety Minutes

  1. Outdoor light before caffeine
    10 minutes, within an hour of waking. Overcast is enough. Through glass is not, since a window strips most of the intensity that does the work.
  2. Then coffee, not before
    Coffee on top of a wake-up signal that is already high pushes it higher, and what goes up sharply comes down hard.
  3. Protein inside the first hour
    Steadies your blood sugar, which that early wake-up signal has already pushed around.
Evening · The Other Half

The Last Three Hours

  1. Dim overhead lights after dusk
    Lamps at eye level or lower. Light from above reads as daytime to the same body clock you set that morning.
  2. Last caffeine ten hours before bed
    Half of it is still in you five to six hours later, so an afternoon coffee is still there at 3 AM.
  3. Keep the room genuinely cold
    Your body has to cool down to sleep deeply, and at this stage that already happens less easily.

Give It Two Weeks, Then Judge

Body clock changes take ten to fourteen days to show up. Judging after three nights tells you nothing, and that is exactly when most people give up.

If you also get soaking night sweats, a racing heart, or your mood keeps sinking, see a doctor. That is beyond what light timing can fix.
